make sure you are adequately warmed up - to get your blood carrying oxygen to all muscles. Wear clothing that allows your skin to breath - keep a rythmic stride and breathing. Stretch after running when muscles are warm.

Not kidding. My huband and I were both runners, for years. Marathons, half-marathons, multiple loops around Central Park just for fun on Sunday. We ran with braces on our knees, ankles, or wherever when pain hit. We had shoe beds made when our feet got painful. But eventually, we had to stop. My husband has had one knee replaced and surgery on the other. I'm facing double knee replacement, but in the meantime, I walk with a noticeable limp, and it take awhile to get going when I stand up.

Procrastination is the best cure against injuries, I've practicing that technique for oh, I don't know, since I was potty trained (wait until the very last minute to stop playing and go to the pot). When you procrastinate nothing gets done, you never get out and thus, never take the risk of injury.

Problem is though, there's a lot of residual guilt and "if only" thinking.

So what's worse? Guilt and "if only" thinking or a little warm-up before going out, proper clothes, pacing oneself and not over-doing it (reading your limit with your body/mind) or sitting on the couch, 50 lbs. flabbier saying, "If only it weren't raining, I'd do it now, but there's always tomorrow." and opening up another bag of chips to mow the guilties away.

Those remind me of the toe socks that were popular in the seventies, right when I was in junior high. I had a pair and the fabric felt weird between the toes.

You might have torn something. I admire your dedication. Wish I had it. But the damage is done, and it could be quite awhile before you are back "up to speed." Give it time to heal. You might have to see a doctor, if it is re-injured.
